A recent Fit&Well feature highlights a bodyweight-only, low-impact protocol designed by trainer Brittni Johnson of the BetterMe fitness app that produces measurable full-body strength without external load.

The premise directly counters the assumption that hypertrophy and strength demand heavy resistance or high-velocity output. For beginners and anyone managing joint load, the mechanism is worth examining on biomechanical terms.
The Mechanism
When a repetition is decelerated, working tissue sustains recruitment across a longer arc of the movement. The abdominal wall and trunk stabilizers must hold the spine and pelvis fixed while the limbs produce motion. This dual demand — force output plus anti-movement control — is what Johnson identifies as the source of the surprisingly high stimulus in a low-load sequence. The nervous system recruits stabilizers before concentric output, so slowed eccentrics raise isometric stabilization time without adding external kilograms.
The Five Movement Targets
Johnson's circuit is structured around five functional demands: hip extension, trunk stabilization, upper-body weight-bearing, pelvic dissociation, and isolated limb control.
- Hip extension with pelvic control. Bridges load the gluteals and hamstrings while the abdominals resist anterior tilt. If double-leg toe taps aggravate the lumbar spine, alternating single-leg taps reduce the lever arm and lower the demand on spinal stabilizers.
- Trunk stabilization under limb motion. The legs move; the pelvis and spine stay static. This proximal-stability-for-distal-mobility pattern transfers directly to gait and loaded lifting.
- Sidelying leg lifts. Targets the gluteus medius and minimus — the prime stabilizers of the pelvis during single-leg stance. Deficiency here correlates with valgus collapse under load.
- Upper-body pressing with a stable base. A modified push-up variation loads the pectoralis, anterior deltoid, and triceps while the trunk resists extension and rotation.
- Spinal articulation. Controlled flexion and extension through the thoracic and lumbar segments.
Execution Protocol
Johnson's prescription is mechanical, not numerical. Repeat the circuit two to three times per session. Reduce tempo until every repetition stays controlled. Terminate the set the moment form degrades; do not chase additional repetitions at the cost of alignment. Progress by lengthening the eccentric phase, inserting pauses at peak contraction, or introducing a resistance band or Pilates ring for added tension.
For the beginner, the order of operations is stabilization first, load second. Strength adaptations accrue from time under tension and motor control. External resistance is a variable you add once alignment is automatic, not a prerequisite for progress.
