Six Essential Movements to Build Lasting Strength and Mobility

According to a recent report from Fit & Well, personal trainer Abby McLachlan, founder of East of Eden, frames the routine as a longevity intervention defined by preserved function, not extended lifespan in the abstract.
The distinction matters. McLachlan specifies that longevity, in this context, means sustained capacity to execute the tasks that structure daily living: lifting, reaching, walking, balancing. Strength supplies the force production; mobility governs the range through which that force is applied. Both systems degrade on predictable timelines in the absence of mechanical loading. The protocol is the loading prescription.
What the Protocol Loads
The six movements are selected to tax the major kinetic chains without specialized equipment. Two require dumbbells; resistance bands serve as an acceptable substitute for those who prefer not to invest in free weights. McLachlan recommends two to three sessions per week.
- Squat pattern. Targets the quadriceps, gluteals, hip adductors, and trunk stabilizers. Supports balance and the mechanics of lifting from the floor. Progression is linear: add external load once unweighted sets of 3×12 are completed with stable pelvic and knee tracking; reduce rep count as load increases to preserve form quality.
- Incline push-up. Loads the pectorals, anterior deltoids, triceps, and scapular stabilizers through a reduced shoulder-demanding range. Progression: lower the hand height toward the floor, then add a dumbbell or kettlebell on the pelvis for increased thoracic demand.
- Hip hinge. Trains the posterior chain — erector spinae, hamstrings, gluteus maximus. Foundational for any deadlift variant and for spinal loading tolerance over time.
- Glute bridge. Isolates hip extension, supports pelvic positioning, and unloads the lumbar spine. Progression: extend set duration before adding load; bodyweight is sufficient initially.
- Anti-extension core work. Targets the deep abdominal wall and spinal stabilizers. Critical for force transfer between upper and lower segments; non-negotiable across all six movements.
- Upper back row or pull. Addresses postural extensors and scapular retractors. Counters the protracted shoulder position produced by prolonged seated work.
Execution Parameters
Frequency is fixed at two to three sessions weekly. The progression cues imply linear overload: add load only when 3×12 at the current resistance is clean. Core engagement is required throughout. McLachlan notes that the adaptive benefit is contingent on consistency — sporadic execution produces negligible mechanical remodeling.
For readers without dumbbells, bands provide adequate stimulus for the hinge and bridge patterns but fail to replicate the stability demands of loaded squat and push-up progressions over the long term. Treat bands as a phase, not a permanent substitute.
Tracking and Adjustment
The protocol includes built-in regression and progression gates. Move forward only when the current dose is mastered with neutral spine, full range, and no compensatory shift. If any movement produces joint pain rather than muscular fatigue, regress the range or remove load. The goal is sustained mechanical competence at 70, not peak output at 30.
